As a personal trainer, I see one common mistake: waiting until your body feels extremely uncomfortable before taking a movement break.
You do not need an hour-long workout to interrupt a day of sitting. A few gentle yoga poses can help you move your body through comfortable ranges of motion and give you a much-needed break from your desk.

1. Cat-Cow
This is a simple way to get your spine moving after sitting.
How to do it:
- Start on your hands and knees.
- Slowly round your back and gently lower your head.
- Then lift your chest and allow your spine to extend comfortably.
- Continue moving slowly for 6 to 10 repetitions.
Avoid forcing either position.
2. Child’s Pose
This gentle pose can help you relax while moving through your back, shoulders, and hips.
How to do it:
- Start on your hands and knees.
- Slowly move your hips back toward your heels.
- Reach your arms forward.
- Lower your body only as far as feels comfortable.
- Take several slow breaths.
You can place a cushion under your body if you need extra support.
3. Downward-Facing Dog
This pose can feel like a refreshing full-body stretch after a long day at your desk.
How to do it:
- Start on your hands and knees.
- Lift your hips upward and backward.
- Keep a slight bend in your knees if needed.
- Press your hands gently into the floor.
- Hold for a few comfortable breaths.
You do not need to force your heels to the floor.

Sitting for long periods can leave your hips feeling restricted. A gentle lunge position can help you move through a different range.

- Step one foot forward from a kneeling position.
- Keep the opposite knee on the floor or a soft surface.
- Gently shift your weight forward.
- Keep your torso comfortably upright.
- Hold for several breaths, then switch sides.
5. Seated Spinal Twist
You can even perform this one during a quick break from your chair.
How to do it:
- Sit tall with both feet on the floor.
- Slowly rotate your upper body toward one side.
- Keep the movement gentle and controlled.
- Hold briefly, then return to the center.
- Repeat on the other side.
Keep It Simple
As a personal trainer, my advice is not to treat these poses as a replacement for regular physical activity. Think of them as a quick movement break.
Try doing a few minutes of movement between long periods of sitting. You may find that building these small breaks into your day is more realistic than waiting for the perfect time to exercise.
The goal is simple: move more often, not perfectly.
